The 30 minutes before bed: wind-down ritual, screens off, caffeine cutoff
Sleep duration and regularity are the targets. These three habits are how you actually hit them: a genuine wind-down ritual, screens off half an hour before bed, and no caffeine after noon. Each has its own mechanism and its own citation — and together they do more than any one alone.

Three specific, low-effort habits do most of the work of getting you there, and each targets a different mechanism standing between you and sleep onset.
Wind-down ritual: dropping core temperature and cortisol on purpose
A ten-minute wind-down — dim lights, screens off, light stretching or breathwork — is not just "relaxing." Physiologically, it is engineering the two changes that trigger sleep onset: a drop in core body temperature and a decline in cortisol. Doing this consistently, at the same point each evening, reduces sleep-onset latency (how long it takes to actually fall asleep) and improves the proportion of deep, slow-wave sleep you get once you’re under (Huberman Lab protocol summaries, 2022).
Screens off: the 90-minute melatonin delay
Chang and colleagues (2015, PNAS) put people in a tightly controlled lab comparison of reading on a light-emitting e-reader versus a printed book before bed. The e-reader group had melatonin onset delayed by roughly 90 minutes, reduced REM sleep, and felt measurably less alert the next morning — even though total time in bed was identical. Short-wavelength (blue-heavy) light in the evening is read by your circadian system as "still daytime," which is precisely the wrong signal in the hour before you want to fall asleep.
The body cannot tell the difference between "still working" and "scrolling" — both look like daytime to a circadian system reading blue light.
Caffeine cutoff: a 6-hour half-life you don’t feel
Caffeine's half-life is roughly 5 to 6 hours, which means a 2pm coffee still has meaningful levels of caffeine in your system at 8pm. Drake and colleagues (2013, Journal of Clinical Sleep Medicine) found that caffeine consumed even 6 hours before bed reduced total sleep time by about an hour — and critically, subjects did not report feeling like it had affected their sleep. The effect is real and it is invisible to self-assessment, which is exactly why it needs a hard cutoff rather than a "I can tell when it affects me" judgement call.
Why the three work as a stack
Each habit closes a different gap. A caffeine cutoff at noon means there is no chemical stimulant fighting your wind-down at 9pm. Screens off means your melatonin isn’t artificially suppressed right as your wind-down ritual is trying to lower cortisol. And the wind-down ritual itself gives your body an actual behavioural cue — the same one, every night — that it’s time to shift into sleep mode. Skip one and the other two have to work harder; run all three and sleep onset becomes noticeably easier to predict.
